Example of 5 Free-Weight Exercises
- Single-arm row
Targets: Back, biceps
To start, place your right hand and right knee on a bench or a flat surface at knee height. Step your left foot wide and hold a dumbbell in your left hand, allowing it to hang down. Maintain a neutral back position with a slightly bent left knee. Now, raise your left elbow upward, lifting the dumbbell towards your torso. Once lifted, lower it back to the starting position.
- Dumbbell chest press
Targets: Chest, triceps
Start by lying on your back on a bench, gripping dumbbells with your arms fully extended over your chest. Gradually bend your elbows and lower the dumbbells in a straight line down to each side of your chest. Without any delay, push your arms back up to the starting position. Repeat this motion for the desired number of repetitions.
- Hip thrust
Targets: Glutes
To begin, sit on the floor with your back against a bench or step. Place a dumbbell (or barbell) on the front of your hips. Bend your knees and position your shoulders on the bench. Push your hips off the floor, lifting until your back is parallel to the ground. Gradually lower your hips back down, and then drive them up again. Repeat this movement in a controlled manner for the desired number of repetitions.
- Dumbbell deadlift
Targets: Back, hamstrings, glutes
Begin by standing with both feet flat on the floor, holding a dumbbell in each hand.
While keeping your legs straight, hinge at the hips to lower the dumbbells toward the floor. Go down to just below knee height, and then return to a standing position. As you do this movement, engage your glutes and core muscles. Repeat the exercise for the desired number of repetitions.
- Step-ups
Targets: Legs, glutes
Begin by placing your weaker leg on a step or box. You may choose to hold dumbbells in your hands or perform the exercise without weights. Without any pause at the top, lower yourself back to the starting position, while keeping your starting foot on the box. From there, step straight back up using the same leg. Repeat this step-up exercise for the desired number of repetitions.
